Bedtime = wake-up time minus (number of cycles × 90 minutes) minus your average fall-asleep delay (~14 min). For a 7:00 AM wake-up with a 14-min delay: 5 cycles → bed at 11:16 PM; 6 cycles → bed at 9:46 PM. Waking at a cycle boundary minimises morning grogginess.

How this is calculated

A single sleep cycle is roughly 90 minutes long and passes through four stages: NREM stages 1 and 2 (light sleep), NREM stage 3 (deep/slow-wave sleep) and REM sleep. The exact duration varies from person to person and shifts across the night — early cycles are deeper and later cycles have more REM — but 90 minutes is a reliable average used by sleep researchers.

Waking at the end of a cycle, when sleep is lightest, is much easier than waking from deep sleep or mid-REM, which causes sleep inertia (that heavy, groggy feeling that can last 30–60 minutes). Timing your alarm to the nearest cycle-end minimises this inertia.

The fall-asleep delay (sleep onset latency) accounts for the time between lying down and actually falling asleep. The research average is about 14 minutes; adjust it to match your own experience. The calculator shows bedtimes or wake times for 4 cycles (6 h), 5 cycles (7.5 h) and 6 cycles (9 h). For most adults, 5–6 cycles (7.5–9 hours) meets the recommended 7–9 hours. Short-sleepers who function well on less may find 4 cycles (6 h) adequate.

Sleep cycles were measured in the 1950s using EEG and found to average around 90 minutes, a figure consistently replicated in sleep-lab studies. Individual cycles can range from about 70 to 110 minutes and lengthen slightly across the night, but 90 minutes is the standard planning heuristic used by sleep researchers and is accurate enough for everyday scheduling.

You may be sleep-deprived overall, in which case accumulated sleep debt can cause grogginess regardless of where in the cycle you wake. Other causes include sleep disorders (apnea, restless legs), alcohol or late caffeine disrupting cycle architecture, and inconsistent sleep schedules that misalign your circadian rhythm. Completing full cycles is a necessary but not sufficient condition for waking refreshed.

Most adults need 7–9 hours per night (National Sleep Foundation, 2015). If you regularly feel rested on 7.5 hours, 5 cycles is probably right for you. If you feel tired or need an alarm to wake, try 9 hours (6 cycles) until you feel rested naturally. Chronic oversleeping (>10 h) is associated with health problems and may indicate an underlying condition.
