How does this calculator work?
Bedtime = wake time − (N × cycle length) − fall-asleep delay. Default: 5 cycles × 90 min = 7.5 h of sleep. Adjust cycle length to your tracked average for a more accurate schedule. Waking at a cycle boundary minimises sleep inertia (grogginess) — but total sleep duration still matters for cognitive performance and health.

How this is calculated
Human sleep moves through repeating cycles of light sleep, deep slow-wave sleep (N3) and REM sleep. The standard average cycle length is 90 minutes, but tracked data shows that cycles early in the night tend to be shorter (around 70–80 minutes, heavier on N3) and later cycles are longer (100–110 minutes, heavier on REM). If a sleep tracker shows your average, entering that custom value gives a more accurate bedtime than always assuming 90 minutes.
Waking at the end of a cycle — when sleep is lightest — is much easier than waking from deep sleep or mid-REM, which causes sleep inertia: grogginess, slow reaction time and impaired memory consolidation that can persist for 30–60 minutes. The calculator works in both directions: enter a fixed wake-up time to find the right bedtime, or enter a bedtime to find the optimal wake time. The fall-asleep delay (average about 14 minutes in healthy adults) is subtracted from total sleep time so the cycle count is based on actual sleep rather than time-in-bed.
Most adults need 5–6 cycles per night (7.5–9 hours at 90 minutes). Four cycles (6 hours) may feel adequate but consistently accumulates sleep debt. Seven or more cycles (10.5+ hours) may indicate an underlying sleep disorder or severe deprivation and warrants a check-up.

Modern sleep trackers (smartwatches, rings, bedside sensors) estimate cycle boundaries from heart rate, movement and sometimes SpO₂. After a week of tracked nights, note how many cycles you logged and divide total sleep time by cycle count. Without a tracker, start at 90 minutes and shift by 5-minute steps based on how rested you feel when waking without an alarm.
Sleep onset latency is the time between lying down and actually entering sleep — typically about 14 minutes in healthy adults. If you ignore it and set your alarm purely on intended sleep time, your first cycle starts 14 minutes late, so you may wake mid-cycle. Entering your personal latency corrects the bedtime calculation. Falling asleep in under 5 minutes, especially during the day, is a sign of significant sleep deprivation.
A fixed-90-minute calculator is a good starting point for most people. This calculator lets you adjust cycle length to your tracked average — helpful if your tracker shows you average 80 or 100 minutes per cycle, or if you are planning around nap cycles (which tend to be shorter). It also lets you choose the target cycle count rather than always offering the same preset options.
